How to Fight Cold, Flu, or COVID Naturally: An Integrative Pharmacist’s Guide

Every time cold and flu season hits, my inner pharmacist and herbalist join forces. Over the years, I’ve built a ritual of remedies that blend science, plants, and intuition, and it’s helped me move through sick days with so much more ease and grace.

As someone living with Graves’ disease and Thyroid Eye Disease, getting sick can feel emotionally heavy. There’s always that quiet fear: Will this trigger a flare? or What if it sets me back again?
If you’ve ever felt that too, I see you. It’s such a tender part of living with autoimmune conditions that most people don’t talk about.

The best thing we can do is focus on prevention and, when illness does show up, nourish ourselves through it. Healing isn’t just about suppressing symptoms; it’s about supporting your body so deeply that it can find its balance again.

My “Stop It Before It Starts” Kit

Strepsils Honey Lemon Lozenges
My absolute secret weapon. I start taking these at the first tickle in my throat, and nine times out of ten, it stops whatever’s trying to brew. They soothe inflammation, coat the throat, and offer a light antiseptic layer that keeps microbes away.

Xlear Nasal Spray
Contains xylitol, a natural sugar alcohol that prevents bacteria and viruses from sticking to nasal tissue while keeping it hydrated. A few sprays after being in crowded spaces (airplanes, grocery stores, events) makes a big difference. Bonus points for the “Rescue” blend which has potent herbs like oregano and tea tree oil (it’s incredible how much this speeds up the clearing process, honestly).

Wellness Formula (Source Naturals) or Viracid (Ortho Molecular)
These are my “emergency response” blends. They combine vitamins (C, D, A, zinc), herbs (echinacea, andrographis, astragalus), and antioxidants that boost the immune system’s ability to respond quickly. I use them for short periods when I’ve been exposed to something or feel my immune system dipping.

The Pharmacist’s OTC Favorites

Even though I lean toward herbs, nutrients, and root-cause healing, sometimes we just need a little extra support from the pharmacy shelf. Using these strategically can help you feel more comfortable while your body does the deeper healing work.

Here are some of my favorite over-the-counter options I actually recommend as a pharmacist:

  • Pseudoephedrine (Sudafed) — One of the most effective true nasal decongestants available. It works by constricting blood vessels in the nasal passages to reduce swelling and pressure.
    Tip: You’ll usually need to ask for it at the pharmacy counter because it’s kept behind-the-counter in most states. Use short-term (a few days) and avoid close to bedtime since it can cause alertness or restlessness.

  • Mucinex DM (Guaifenesin + Dextromethorphan) — This combo is one of my go-tos for chest congestion and cough. Guaifenesin helps thin mucus, making it easier to clear, while Dextromethorphan (DM) calms that persistent, dry cough so you can rest.
    Tip: Drink plenty of water while taking it so the guaifenesin can do its job. Use this at night or during the day if your cough is keeping you from sleeping or recovering.

  • Acetaminophen (Tylenol) or Ibuprofen (Advil / Motrin) — For those times when fever, body aches, or inflammation make you miserable. I prefer using these as-needed rather than suppressing every fever; remember, mild fever is your immune system doing its job.

  • Saline Nasal Spray or Rinse (NeilMed or Arm & Hammer) — Gentle, non-medicated, and incredibly effective for flushing allergens, viruses, and irritants. You can also use a neti pot with a saline solution for a deeper nasal cleanse, especially when sinus pressure or congestion is intense. Always use distilled or sterile water and rinse thoroughly.

  • Throat Lozenges with Zinc or Slippery Elm (Zand / Thayers) — Coats and soothes irritated throats while supporting local immune defense.

  • Cough Drops or Syrups with Honey and Herbal Extracts — Look for options that include honey, thyme, or ivy leaf rather than synthetic cough suppressants. These soothe while still letting your body clear mucus naturally.

💡 Pharmacist note: I rarely use “combination” cold and flu products that lump everything together and include nasal decongestants like phenylephrine (spoiler alert, it doesn’t work). I prefer to pick exactly what I need symptom by symptom: fewer ingredients (less chemicals), better control, and less risk of side effects.

The Herbal Apothecary: Tea as Medicine

There’s something so healing about making tea, the act of slowing down, pouring hot water over herbs, and taking that first deep breath of steam.
When we’re sick or on the verge of it, herbal tea becomes more than comfort; it’s medicine, nourishment, and self-care in one cup.

Here are some of my favorite herbs to reach for, depending on what the body needs most:

  • Ginger — Warming, antiviral, and anti-inflammatory. Helps with circulation, detox, and nausea. Try it fresh with lemon and honey; add cinnamon for extra warmth.

  • Lemon Balm — Calming, antiviral, and mood-lifting. Soothes the nervous system and supports EBV balance.
    ⚠️ Caution: Lemon balm can act as a mild antithyroid herb, so it may calm an overactive thyroid but could lower thyroid hormone levels in those who are hypothyroid or on thyroid meds. Helpful for hyperthyroidism; avoid if thyroid is low.

  • Tulsi (Holy Basil) — Adaptogenic, immune-balancing, and restorative. Calms inflammation and cortisol while strengthening energy after burnout.

  • Chamomile — Gentle, anti-inflammatory, and soothing for both the gut and nerves.

  • Lavender — Calming, antiseptic, and aromatic. Helps ease headaches, sinus pressure, and anxiety.

  • Peppermint — Cooling and antiviral. Clears sinuses, soothes headaches, and eases digestion.

  • Thyme — Powerful antimicrobial and expectorant. Great for coughs and bronchial infections.

  • Licorice Root — Moistening and adrenal-supportive. Coats dry mucous membranes and relieves persistent coughs. Use short-term (avoid in hypertension unless DGL form).

  • Marshmallow Root — Deeply soothing and cooling. Ideal for dry cough, sore throat, or gut irritation. Steep in cool water to preserve mucilage.

  • Green Tea (Camellia sinensis) — Antioxidant-rich and mildly antiviral. Gives a subtle energy lift and contains catechins that strengthen immune defense. Choose organic, low-caffeine if you’re sensitive.

  • Elderflower — Antiviral and gently diaphoretic. Helps open pores, reduce congestion, and release mild fevers.

  • Echinacea — Immune-activating and lymph-moving. Best used at the start of illness; short-term only with autoimmunity.

  • Yarrow — Antimicrobial and fever-supportive. Encourages gentle sweating; pairs well with elderflower and peppermint.

  • Nettle Leaf — Mineral-rich and anti-inflammatory. Helps detox, supports adrenals, and soothes sinuses.

  • Rose Hips — Packed with vitamin C and antioxidants. Brightens flavor and supports immune repair.

  • Astragalus Root — Immune-modulating and adaptogenic. Best for prevention and post-illness recovery.

  • Cinnamon & Clove — Warming and antimicrobial. Great for chills and sore throats.

  • Turmeric — Anti-inflammatory and antioxidant. Supports liver detox and balances immune activity post-infection. Add black pepper for absorption.

  • Reishi Mushroom — Immune-modulating and restorative. Nourishes immunity and adrenals for long-term resilience. (We love mushies!)

Soul Script tip: When I feel something coming on, I love blending ginger + decaf green tea + freshly squeezed lemon + nettle + rose hips, and sometimes a little bit of raw or manuka honey.
Steep covered for at least 15 minutes, add honey, and sip throughout the day. It feels like an herbal hug from the inside out.

The Functional Favorites

Gaia Herbs Bronchial Wellness Syrup (Organic)
A blend of grindelia, plantain, thyme, and honey. Perfect for coughs and throat irritation.

Best Immune Support Supplements: Vitamin C, Vitamin D, Zinc, Quercetin, and NAC (find them all in my Fullscript shop for 10% off)

  • Vitamin C: Supports white-blood-cell activity, shortens illness duration, and protects tissues from oxidative stress. I prefer liposomal forms for better absorption.

  • Vitamin D: Crucial for immune regulation and hormone balance. Low levels are linked to higher infection risk and autoimmune flares.

  • Zinc: Essential for immune communication and tissue repair. Works synergistically with quercetin.

  • Quercetin: Plant flavonoid that reduces inflammation and acts as a zinc “ionophore,” helping zinc enter cells to stop viral replication.

  • NAC (N-Acetyl Cysteine): Supports mucus breakdown, lung function, and glutathione production for antioxidant protection.

Elderberry Syrup (with caution)
Beloved antiviral, but can stimulate the immune system. Helpful early on, but use mindfully with autoimmunity.

Olive Leaf Extract and Oregano Oil Capsules
Potent antimicrobials for short courses (3–5 days). Follow with probiotics.

Black Nigella Seeds (Black Cumin / Nigella sativa)
Tiny black seeds rich in thymoquinone, a compound that helps regulate inflammation and supports antiviral balance.
Chewing the seeds releases this active ingredient more effectively, which is why I love to dip a spoonful of raw or manuka honey into the seeds and chew slowly.
The taste is strong, but this combination deeply supports the immune system, lungs, and inflammation balance.

Steam Inhalation Ritual

When congestion hits, boil water, pour it into a bowl, and add a few drops of eucalyptuspeppermintoregano, clove, or tea tree essential oils.
Place a towel over your head, close your eyes, and inhale deeply for 5–10 minutes. It opens airways, soothes sinus pressure, and brings instant relief.

Food as Medicine: Nourish, Don’t Deprive

When you’re fighting something off, what you eat matters more than ever.
Your body needs nutrients, warmth, and rest, not restriction.

This is the time to:

  • Eat soups with protein and veggies (chicken, turkey, or lentil soups are my go-tos).

  • Add sea salt or mineral salt for electrolytes.

  • Sip bone broth throughout the day for gut healing and collagen support.

  • Add garlic, turmeric, and ginger to everything.

  • Avoid processed sugar and dairy temporarily.

  • Stay hydrated with warm water, herbal teas, coconut water, or electrolytes.

Remember: nourishment is medicine.

A Note on EBV Reactivation

Many people with autoimmune conditions have a history of Epstein-Barr Virus (EBV), the same virus that causes mono.
When we get run down, EBV can quietly reactivate, leading to fatigue, swollen glands, or lingering inflammation.

To help keep EBV in check, I sometimes add:
